Strict
Kipping
Butterfly
Each one is a precursor for the next.

Then:
GHD Sit ups x 15 seconds
Rest 45 seconds
Push Press x 15 seconds
Rest 45 seconds

5  rounds

Set your bar at a weight you can do without rest for 15 seconds.
